Men’s Fitness: Experts explain how to stay healthy after 30

Men’s fitness becomes increasingly important after the age of 30 as natural changes in muscle mass, cardiovascular fitness and bone density begin to occur. However, experts say regular exercise and healthy lifestyle choices can significantly slow these age-related changes.

Dr Lindsey Hunt, Senior Sports Scientist at Precision Fuel & Hydration, said the principles of fitness remain the same after 30, but recovery and consistency become far more important.

“Once you hit your 30s, the rules don’t change, but the margin for error does,” Hunt said.

He explained that key measures of physical fitness, including VO2 max, muscle mass and bone density, gradually decline with age. However, regular exercise and healthy habits can greatly reduce the speed of that decline.

Hunt said building a strong fitness foundation before the age of 30 provides long-term benefits, but he stressed that people can still make significant improvements later in life.

“Building a high fitness base before 30 gives you the best long-term buffer, but we routinely see men in their 50s and 60s make dramatic improvements,” he said.

“It’s never too late, but the earlier you act, the more you protect future independence.”

For men with busy schedules, Hunt said workout quality matters more than spending long hours exercising.

“Most men I work with don’t have 10 to 15 hours a week to train — and that’s fine,” he said.

He recommended high-intensity interval training (HIIT) for people who train fewer than five hours a week, saying it delivers strong cardiovascular and metabolic benefits in less time than many traditional workouts.

While longer endurance sessions remain valuable, Hunt said HIIT offers a practical solution for people with limited time.

He also highlighted the importance of Zone 2 training, a low-to-moderate intensity aerobic workout performed at around 60–70% of maximum heart rate. This type of exercise plays a key role in endurance training and overall cardiovascular health.

However, Hunt noted that endurance athletes often spend more time in Zone 2 because they train for many hours each week and need lower-intensity sessions to balance their workloads.

“For time-crunched men, HIIT provides a far stronger metabolic and cardiovascular stimulus in far less time,” he said.

A typical HIIT session may include:

  • 20 seconds of near-maximum effort
  • 40 seconds of recovery
  • Repeat for 10 rounds
  • Rest for five minutes
  • Complete the cycle two or three more times

The workout typically lasts 30 to 40 minutes, and experts say completing it three to five times a week can improve cardiovascular fitness, endurance and overall physical performance.

Fitness specialists say consistent exercise, regardless of age, remains one of the most effective ways to maintain strength, mobility and independence later in life.
